How VO2 max is calculated

VO2 max measures the maximum oxygen your body can use during intense exercise, in mL/kg/min. The Cooper 12-minute run test estimates VO2 max from the distance covered. The Rockport Walking Test uses walk time, heart rate, age, and weight. The Heart Rate Reserve method uses the ratio of max to resting heart rate.

What formula does the Cooper test use?
VO2 max = (metres covered in 12 minutes − 504.9) ÷ 44.73, from Cooper's 1968 study of US Air Force personnel. Running 2,400 m gives about 42.4 mL/kg/min. It assumes a genuinely maximal effort with even pacing — a paced jog understates you.
Why choose the Rockport walking test?
It is the Kline (1987) regression on body weight in pounds, age, sex, the time for a brisk 1-mile walk and the heart rate at the finish. Being sub-maximal it suits unfit, older or returning-from-injury testers, for whom a 12-minute maximal run is unsafe.
How can heart rate alone estimate VO2 max?
The Uth–Sørensen equation: VO2 max ≈ 15.3 × (max HR ÷ resting HR). It was derived on well-trained runners, so it flatters untrained people — and a max HR guessed from 220 − age carries around ±10 bpm of individual variation, which propagates straight through.
Are the fitness bands the same for everyone?
No. The tool uses lower thresholds for women: Superior begins at 46 mL/kg/min rather than 52, and Excellent at 37 rather than 42. The reference table on the page shows the male scale. VO2 max also declines with age, so compare within your own age group.
What counts as a good VO2 max?
Roughly 35–40 mL/kg/min for an average untrained man in his thirties and 27–31 for a woman; trained endurance athletes reach 60–70 and elite ones 70–85. The highest values ever recorded, in cross-country skiers and cyclists, sit in the mid-90s.
How much can VO2 max actually improve?
Typically 15-20% with sustained training, less for someone already trained — a large share is genetic. It is a useful personal baseline to track and a poor way to compare yourself with anyone else.

Common errors and gotchas

  • Treating an estimate as a measurement, when only a laboratory test measures it directly.
  • Comparing figures from different test protocols, which are not interchangeable.
  • Testing while unwell or undertrained, which produces a figure that is not representative.
  • Using a resting heart rate method and expecting the accuracy of an exertion test.
  • Reading a single figure as a health assessment rather than one input among many.
