How sleep cycles work

A sleep cycle lasts approximately 90 minutes and progresses through light sleep, deep sleep, and REM sleep. Waking up between cycles (rather than mid-cycle) reduces sleep inertia — that groggy feeling. Most adults need 5–6 cycles (7.5–9 hours). Why is the cycle 90 minutes?
It is the population average for a full pass through light sleep, deep sleep and REM. Individuals range from about 70 to 120 minutes and the cycles are not identical through the night — early ones carry more deep sleep, later ones more REM — so 90 is a planning figure, not a clock.
Why does waking mid-cycle feel so much worse?
Sleep inertia. Waking from deep slow-wave sleep leaves grogginess that can last 15 to 30 minutes and measurably impairs performance, whereas waking from light sleep at a cycle boundary does not. That is the whole basis for timing an alarm to a multiple of 90 minutes.
Does the calculator account for how long I take to fall asleep?
It adds a fixed allowance — the standard assumption is about 15 minutes. Real sleep latency varies with caffeine, stress and screen exposure, and if yours is consistently much longer, add the difference to the bedtime the tool suggests.
How many cycles should I aim for?
Five or six, which is 7.5 to 9 hours and matches the adult recommendation. Four cycles (6 hours) is survivable and accumulates a measurable deficit; the research on sleep debt is clear that it does not simply vanish after one long night.
Is a nap better at 20 minutes or 90?
Both, for different reasons. Twenty minutes stays in light sleep and avoids inertia entirely. Ninety completes a cycle and includes REM, which helps consolidation. The interval between is the one to avoid — waking out of deep sleep at 45 minutes is the worst of both.
